Running warm up/down 6:00 [3]

Stretching warm up/down (dynamic stretching) 10:00 [2]

Strength and conditioning 15:00 [3]

stairs x 4 (2x regular, 2x two steps at a time)
We did the workout in pairs, so while you ran a set of stairs, your partner would do a strength exercise, like pushups, etc. for the duration of your run.
so in between the sets of stairs:
pushups
sit ups
wall sits
squats

Agility 20:00 [3]

Shuffles/high knees/butt kicks/grapevines/sprints between cones while my partner did lunges/bear crawls for 100m (50m there, 50m back), and then we switched. 4 sets of each total.

Strength and conditioning 9:00 [3]

Abs and core workout

Running warm up/down 5:00 [3]

Cool down and stretching
