Orienteering race 1:21:30 intensity: (20:00 @3) + (1:01:30 @4) 8.9 km (9:09 / km) +250m 8:02 / km
shoes: O-VJ-Grey-Spikes

HR Blue. 3rd place. Only 2.5 min behind Magnus, but 4 of that was a savings due to his calf cramping really bad, not great stuff on my part.

For me, for HR, it could've been worse, but I still don't navigate with confidence there. Some stronger compass/pace maybe could've helped, but there were places where it just took to long to stop & sight a tree, and w/o that, I'm afraid of getting way off at HR. E.g. #5 I was hesitant enough to lose 1 minute, but a more aggressive "South" hard to the southernmost river bend would've probably worked fine, yet even with me trying to be careful, and read the last spur, I think I still crossed to the SW side of the spur instead of S...

Two other controls were worse - lost 3 on a difficult attack of 14 where I started from the wrong spot - mostly bonehead - should've check my position on the trail better. And 8 was a very tough attack, which I did conservatively, but then didn't judge distance well from my AP - a pace count would've helped keep me on track at the end and get me far enough w/o hesitation.

I wonder if anyone went way around left on 8 - maybe 90% road/trail, or cutting a bit of the corner, e.g. from west of the graveyard past the big stream bend.

Only one of top 7 to not win a split, so perhaps I wasn't running aggressively enough either - a big part of that was physical - not general fitness, but feet - any time I tried to go faster, I would stumble or get my feet tweaked bad on rocks and roots. I need to get some more foot-strength in my general routine. Likely more forest training needed for that, or my general strength routine again...

Orienteering 2:10:00 intensity: (30:00 @1) + (1:00:00 @2) + (30:00 @3) + (10:00 @4) 13.0 km (10:00 / km)
shoes: O-Inov8 Mudclaw 330

AM training - 100m pacing on road and in forest - w/Clem in thinking the road segment was a little long. Though I got a 3rd opinion that it was right to start, so maybe Clem & I are old :)
Then a compass/pace exercise, though the bearings weren't quite right on # 2 and perhaps others, and the transformer right next to # 5 threw off many people on the bearing to 6. Bearings should probably have been checked on the ground.

PM training - contour only map loops. Doing it at pace this year with a compass was much quicker than last year doing it w/o compass, and still reasonably good training (and perhaps more relevant) as I tried to stitch together info at speed.

Orienteering race 26:30 [3] 3.2 km (8:17 / km) +60m 7:34 / km
shoes: O-VJ-Grey-Spikes

Hickory Run Night O'. Not fast, but first due to a reasonably clean run.

Strength 1:00 [1]

20 pushups

Running 42:00 [2] 7.0 km (6:00 / km)
shoes: R-Brooks Adrenaline

Joy/Misery loop, aiming to finish at 12 Noon to help with a couch removal, and arrived perfectly on time, to find the couch already loaded - Angelica apparently realized it was 12Noon +/- 15 minutes we had to be home so came back from the local park (w/another parent still there) to help. Yuri brought another guy though, so all she had to do was open the door.

Running 20:40 intensity: (15:00 @1) + (5:00 @2) + (20 @4) + (20 @5) 3.0 km (6:53 / km)
shoes: R-NB-760

With Oriana & AJ @ the kids running club in West Chester. AJ liked it, to Angelica & AJ's great surprise, and to my surprise Oriana kept up quite well for the much of the with-the-other-kids ladder part of it.

Running intervals 45:32 intensity: (30:00 @2) + (11:29 @4) + (4:03 @5) 9.7 km (4:42 / km)
shoes: R-NB-760

Answered a work IM at 6:02pm, which led to a 'got a minute to talk?' call that lasted until 6:40, so was late to intervals.

Short warmup (3 minutes & some stretches) then
3:51 1km, 200 rest
3:49 1km, 200 rest
3 400's w/400 rest
83, 81, 79 (Gene did a 73 after a 17 1'st 100)
3:49 1km alone, but R-butt/hamstring was getting sore so I was afraid the short warmup was damaging it, but it turned out fine later - no burn at all after I got home

Running long 2:20:16 [2] 22.75 km (6:10 / km) +300m 5:47 / km
shoes: R-NB-760

Moving pretty fast on the 1st part with Angelica to Lorimer, then she headed home while I ran over Mt. Misery, to water @ Ft. Washington, then east north of tracks down to the new river-side-of-tracks trail - a good trail for O'-ish practice w/lots of zigzags, tree roots and some stiltgrass. Then back home via water @ main Visitor Center.

Running 15:00 [1] 1.36 mi (11:00 / mi)
shoes: R-NB-760

With kids @ West Chester University south campus, by ourselves (the 3 of us) on trails, as we were just too late to join the kids running club. Talked to them at the finish though and will try again Thursday.

Running 23:00 [3] 4.0 km (5:45 / km) +100m 5:07 / km
shoes: R-NB-760

Just a loop near home, late on Labor day after a L-knee inflaming ~3+ mile fast walk around the Cherry Crest corn maze with AJ & Manish. Knee was better by 9/7 after two days using the strap on runs.
