Orienteering 2:00:00 [2] 14.0 km (8:34 / km) +200m 8:00 / km
shoes: O-VJ Integrator Spikes

2 hours of control setting, water setting and control pickup as I helped at Valley Forge Fatlands. RF temp was 95 to 105 and I had a cooler with lots of cold gatorade & soda to help with my body temp. I think the dew-point stayed in the low 80's, which if you were hydrated and jogged slow enough just made it really hot, rather than really dangerous.

Running 24:00 [2] 3.9 km (6:09 / km) +70m 5:39 / km
shoes: R-NB 531's

AM run. Some hills in a local loop. Knees fine today.

Running hills 1:20:00 intensity: (20:00 @2) + (15:00 @3) + (45:00 @4) 15.0 km (5:20 / km) +300m 4:51 / km
shoes: R-Saucony Gray

My 2nd TNT and a bit of a WOC team training run. Ran with Eddie & Clem. I was thinking that after yesterdays intervals, we could do a long slow run and talk about WOC planning. Eddie & Clem had other plans.

Turned into a tempo run for me pretty quickly, and after 30 minutes I dropped off the back, thinking I'd get my recovery run in at that point. But they wouldn't have it and they looped back to pick me up and get me running fast again. The cycle repeated many times, with me running hard shorter and shorter each time. Finally got a little lost near the end - apparently going about the right way, but then I hit a road that didn't seem right (I didn't remember it was there) and asked a passing car where I was (didn't help) and then fortunately saw Eddie & Clem coming by to find me (and make me run fast again :) They finally let me go my own pace on the road back to school...

Knees are still in one piece so that's good. Looking foward to a 10min/mile trail run today.

Running intervals 14:11 [5] 4.0 km (3:33 / km)
max:188 shoes: R-Saucony Gray

2x400, 200m jog rest, 8x300, 100m walk, 2x400, 200m walk, with many others in the rain at fast tracks. Better than last week's attempt, but still not as quick as Samantha (?)
90, 89,
67, 66, 65, 66, 66, 66, 62, 59
78, 77

Finally decided to see what kind of effort I could put out on the last 4, and ended up leading 'group 1' at the track on the last 400, instead of being ~6th. Nice to have a group of 30 or so to get motivated to move. Unfortunately this track workout conflicts with a meeting at work (which I skipped this week.) Maybe I'll delegate that meeting out?

Met Keith, an ultra-runner of about 50yrs? and a few others who've I've already forgotten the names of. Good how-does-it-work memory/bad name memory.

Knee pretty much fine during/after - a bit touchy in the cooldown, until I took the strap off. I wore the strap tighter than normal today - maybe that helped.

Running warm up/down 50:00 [2] 7.77 km (6:26 / km) +40m 6:16 / km

Warmup included a hill for WOC training :)
