9 AM

Running - Trail 1:08:24 [3] 11.24 km (6:05 / km) +269m 5:26 / km
shoes: NB Minimus MT20

Most excellent abbreviated smt with Dr. P, Duaner and Trix.
The Valley was in fine form this morning. Must have rubbed the trail head the wrong way and stubbed my toe on a root, fell and had a slight knee related panic. Forgot how much it hurts to bash your foot in minimal shoes.
Pretty disappointed when it was over, could have happily kept going - but the lure of fresh waffles was too great.
3 PM

Cycling 44:23 [3] 10.0 km (13.5 kph) +101m

Out in Oakville checking out Lions Valley Park for ARK potential, amongst other things.
Lots of great spots, but unfortunately marred by lack of parking for many of them.

Saturday Sep 29, 2012 #

Note

OK, calling it. Checked the 'recovered' box on the knee injury.

Relaxed smt tomorrow morning, around 9-ish followed by Domestique.

Cycling 21:26 intensity: (1:57 @1) + (12:05 @2) + (6:23 @3) + (6 @4) + (55 @5) 7.7 km (21.6 kph) +82m

Friday Bi-Day
Hovel to Hottage on bike. Ran into Hammer at Churchill.

Running - Trail 50:01 intensity: (21 @1) + (9:15 @2) + (39:07 @3) + (1:18 @4) 9.3 km (5:23 / km) +151m 4:59 / km
ahr:135 max:158 shoes: NB Minimus MT20

And back home again on foot to complete the duathlon.
Bruce trail all the way then stealthed my way through Chedoke. First 4k was pretty tough going, but once I crossed the 403 it was all downhill and all fun. Lots of nice colours up around Iriquois Heights.
Another awesome day. I could get used to this.

ahr:136 max:172 shoes: NB Minimus MT20

8x400m at Sanctuary Park, with map.
Leg muscles feeling sore, haven't done this many running days in a row for a while.

Running - Trail 30:00 [1]
shoes: NB Minimus MT20

Used the ARK set up as a warm up for the intervals.
Amazing day - Sanctuary Park is the best.

2 PM

Running - Trail 31:41 [3] 5.62 km (5:38 / km) +55m 5:23 / km
shoes: NB MT110 2012b

From Sanctuary to the Trail Centre and back - up the Rail Trail, down Spring Creek. Not as fun as on a bike, but still pretty damn fun - running felt easy today. Autumn pleases me.
Stopped early to put some flags out for ARX and got out of sync with stopping the watch, so it's a bit dicky in there (since I knew you were all wondering).
5 PM

Running - Trail 30:00 [3]
shoes: Inov8 X-Talon 212 2012

Lots of running round with ARK tonight so logging it.
Was getting beaten up the hill towards the end by some of the kids at the Speed station.

TAT! So, I think I did the Summer Rally - can anyone in the Brains Trust verify. Plan was a solid tempo, so started to out and back along the Bruce, but when I saw the fences were down around the reservoir, I went on through!
If I did it right, it's a pretty terrible time - but probably what I'd expect for my current condition.
4 PM

Core & Strength 25:00 [1] 2.5 km (10:00 / km)

Core on the go with ARK. Combined with the Summer Rally, started to feel the pinch towards the end of the 2 hours.

ahr:138 max:163 shoes: NB MT110 2012b

Ginger Valley trails. Quick one before Turducken.
Was going to comment on the Sisyphean efforts of the RGB(?) in trying to close the northern section of the trail, only to have new trails created around the dead fall they keep pulling out of the forest over the trails, but instead lets just think about one of the dumbest warning signs I've ever seen in person:
On the trails just behind Mac, 'Caution, Trees in off trail area'.
7 PM

Running - Street 12:22 [3] 2.5 km (4:57 / km) +17m 4:47 / km
shoes: Saucony Kinvara - Green & Gold

Home to ClubLaserRobot.
Not really training for such a short run, but I was feeling so good today and was itching to get out on an awesome, chilly evening.
Feel like I've finally got back on track after the knee-suckiness, my bodies responding to training instead of rejecting it.

Running - Trail race 21:44 intensity: (1 @1) + (16 @2) + (46 @3) + (4:47 @4) + (15:54 @5) 4.99 km (4:21 / km) +54m 4:08 / km

Harvest Fest 5k.
I forgot how much fun the Autumn racing season is. This was a fundraiser race for ARK down in Niagara, it was pretty cool that kids from all the programs showed up.
Original plan was to start slow keep some of the more eager kids at a realistic pace and also being knee-cautious, but it ended up being not necessary in both regards (the kids are taught well and the instant the race started, all phantom knee 'pains' disappeared).
After about 500m increased the pace a little and moved through the string of runners. Spotted a big pack ahead, played it cool and eventually got on the end of the pack at the worst possible time, as the course hit a very overgrown and swampy section and they all slow down. Bust my hump getting round them and set my sights on the guy I think was in second (I knew Sudden was up ahead, but hadn't seen him since the start), which takes a little more effort to run down than I expect - but finally get to him before the big hill at 4k.
Get to the top, get some abuse from hammer (I couldn't hear him, but I assume that's what it was). Knock out the final k and take the silver.
In a way I would have liked to make Sudden work harder for the win, but I'm pretty happy with how the body held up. Last week at the TT I felt uncoordinated, slow and heavy - but today made me enjoy racing again and looking forward to getting into better shape.

Running - Trail 3:35 intensity: (3 @1) + (20 @2) + (3:12 @3) 0.62 km (5:46 / km)

Awesome as usual FNL session. Hammer wasn't there.
New off-Artaban Track (TBN) is a tricky one.

Orienteering 38:18 intensity: (44 @1) + (13:37 @2) + (11:39 @3) + (11:34 @4) + (44 @5) 7.0 km (5:28 / km) +34m 5:20 / km
ahr:138 max:170 shoes: Saucony Kinvara - Green & Gold

Test run of one of the potential COC sprint areas. Some good legs in there.
My legs however, were not as good. Just a general malaise - don't think I'll come in tomorrow.
5 PM

Core & Strength 10:00 [1]

Pre ARK core. Downhill planks with mountain climber, then one arm/one leg, then back to mountain climber.
Not sure if it was the combo, or the fact I haven't done any in 6 weeks, but it hurt!

ahr:106 max:141 shoes: Inov8 X-Talon 212 2012

Putting out flags for the ARX peg race/ARK Attack attackpoint exercise and the usual ARK proper flags.
Disappointed I wasn't able to witness it in action, but by all accounts it went well - especially since members of The Last Minuters did better than members of It's OK 2B Fast. Is a change in the wind for Raid the Hammer?

4 PM

Running - Trail 50:01 [3] 8.08 km (6:11 / km) +174m 5:35 / km
shoes: NB Minimus MT20

Lopping off more of the Bruce down Niagara way. Rockway and the band that connects it to Short Hills. Nothing special apart from in Rockway - confirms that the trouble in Short Hills made GRR a better course in the long run!

Followed by a fun night at ARK, a registration bomb went off on Sunday which meant we made it to 4 groups tonight. Seems word of mouth has finally got into one of the local schools.

Cycling 51:24 [3] 16.1 km (18.8 kph) +277m

Sweet arvo spin with Bessie up Iriquois. Lots of people out on the trails
Think I've got a good loop sorted up there now, still a few trails to explore though!

Turkey Trot Middle.
Rusty, as you'd expect since my last race was the Thomass Eliminator in March. The control description in my holder was from the Ontario Champs a year ago :/

Orienteering 21:01 [4] 2.97 km (7:04 / km) +13m 6:55 / km

Turkey Trot Sprint.
Got unlucky on a couple of route choices. Some fairly epicly overgrown 'end of summer fields'. Burr hell. Shame we didn't get to spend more time in the open woods around the streams at #4 like I was expecting.

Orienteering 40:51 [1] 2.87 km (14:15 / km) +22m 13:44 / km

Shadowing Jonkins on her Sprint. Solid map interpretation and route planning, but a bit shaky on sticking to a plan.
Knee held up well all day.

Cycling 2:46:51 [2] 34.26 km (12.3 kph) +486m

FNL sesh. Quickly becoming my favourite part of the week.
All the way out to Headwaters and back. Had trouble adapting to handlebar lights only - rookie error.

TNT (Continual knee improvement edition)
Test ran the 3 new Sanctuary Loops: 800m, 1km, 1.5km.
All pretty fun with good variety. Felt decidedly average, but knee only made itself known during an awkward, twisty descent.

shoes: Inov8 X-Talon 212 2012

ARK set up warm up, 4x400m 'Speed and Power' station loop at race pace followed by innumerable runnings of the loop over 2 hours of ARK.
Cheeky MTB riders have turned a fallen tree into a narrow bridge over Spring Creek in the last 12 months, professional job - with nails, wire and shit. Bessie will be attempting it soon.

Note

Misinterpretation of Australian accent from ARK participant contender:

Me: If you don't understand what I say, don't worry, just ask your other coaches. I know I sound weird to you, but you all sound weird to me to.

Kid (aside to his mother): Why did he say we sound like weird tomatoes?

Amazingly good group of kids in KW. Lots returning from the spring pilot. More and more I see the key is getting in with local businesses - the number of running parents in their race t-shirts volunteering was most excellent. And also, phenomenal work from Stars - seeing Tiny go through 4 sessions of BaloneyCore 101 was cool.
Bugs at Bechtel can piss off.
3 PM

Running - Trail 39:59 intensity: (30:00 @1) + (2:43 @2) + (3:30 @3) + (3:46 @4) 5.0 km (8:00 / km) +3m 7:58 / km
ahr:133 max:164 shoes: Inov8 X-Talon 212 2012

After spending an hour or so getting ARK ready I realised
1) I hadn't noticed anything wrong with my knee all day and
2) I hadn't worn the knee brace since ARK the previous night!

Woot! Hadn't planned on running properly, but decided to try it fast in terrain to test it for the weekend. Just did 4x~300m at Bechtel. Felt awesome, no tweaks, even when jumping over deadfall. Really happy about it - will probably do something tougher tomorrow - maybe some killer Ks.

Monday Sep 10, 2012 #

Note

Is the NY Marathon, Raid the Hammer and then Worlds Toughest Mudder (24 hour obstacle race) in successive weekends in November a good idea?

My second quandary. I've already entered Turkey Trot on Saturday, but now thinking about doing Sunday and taking Bessie up to Albion to have a stab at the Chico trails at non-terrified of all the awesome people behind me pace. Or, just smashing out a big section of the Bruce.

#firstworldproblems

Running - Trail 33:07 intensity: (6 @2) + (21:10 @3) + (11:51 @4) 5.67 km (5:50 / km) +208m 4:56 / km
ahr:150 max:159 shoes: NB MT110 2012b

Bruce Trail around Grimsby. Some very nice sections and some less nice.
Beamers Falls is pretty cool from below - kinda like a mini Albion Falls.
Thought this would be longer, probably could have sqeezed a few more ks out of the BT challenge - but happy to have the spare time to make sure ARK was ready to go. 1 down, 47 to go :)

Sunday Sep 9, 2012 #

4 PM

Cycling 40:00 [2] 11.88 km (17.8 kph) +227m

Spin out to the Hottage. First time riding through mud in a while and loving the cooler temps.
Rode down the knobbly section of the Bruce near Sherman's Falls. Don't know what I was so worried about.

8 AM

Running - Trail 57:09 [2] 9.0 km (6:21 / km) +164m 5:49 / km
shoes: Inov8 X-Talon 212 2012

smt with a quality crew. Hammer kept falling over, so I faked a knee problem to make him come back early with be.
Knee is a bit of a princess in the mornings still, so I think I'm going to have to bow out of smt's until the MCL thing finally clears up. I don't notice anything any more after about 10am. So the clear option is to just not get out of bed till then.

Friday Sep 7, 2012 #

7 PM

Cycling 2:01:06 [3] 28.21 km (14.0 kph) +283m

Awesome night ride with Hammer, Baloney, Trav and Macca.
Broke my Spring Creek trail record, super fun trail at night. The braids are now, officially, Going Postal, Post Coda, Bamboo Forest, The Thumb, Major Travesty and Skunk Hollow.
Petitions to change any of the names henceforth must be made to Trav and myself. Unless Trav or myself decide to change them, in which case it will be done at our discretion. Anyone who wants to nominate a trail to be names A Sudden Stockholm Syndrome (ASSS) can do so at their leisure.

ahr:150 max:166 shoes: NB MT110 2012b

Back on the Bruce trail train. Was down in St. Catharines today, but didn't have a lot of time, so knocked off this little section that doesn't really fit well with other loops.
Ran the road from Morningstar Mill to Decew House (same route the GRR racers took this year) and back along the BT.
Some boredom and some nice typical Brucie stuff behind Mornigstar. Decew Falls is impressive but hard to see.
First sign of Autumn colours. Me like.

Note
(rest day)

So the day after I declare my knee fit for business I take a rest day. Feels about right.
Thought about logging my cycle commute to Mac for clubs day, but wouldn't be able to look myself in the mirror if I did.

TNT
Thought I was going to be solo when I turned up at 5:31pm and saw no one. There was one lone figure far down the rail trail, but no visible pooch, so started forming an abusive trog in my head - kinda disappointed when the sole figure turned out to be Trav (trix was hiding at the time)
40ish minute tempo was decided on, since maths is too hard for the both of us without Excel. Felt pretty crappy at first, but then got into it. The trails off the main rail trail were too slick for my liking - sending legs off in directions my knee may not have liked, so I stuck to the straight and narrow while Trav peeled off.
Intensity dropped off whilst solo, probably didn't need it, but was glad for it.
I'm calling the knee cured for running, but not going to uncheck the box until I can fully kneel (butt on heels) first thing in the morning, with no pain.

Checking out general COC stuff with Sudden and Hammer.
Some good stuff in there. Picked up a blister, first time in Inov8s in a month, half asleep and underfed. Still a great morning to be out.
Knee feeling decent, only real issue now is grot on the ground that you have to 'tiptoe' over and lift your leg high at a slow pace. Funnily enough, if I can get a running jump and some speed up, it's OK - weird leg mechanics.
6 PM

Cycling 50:19 [2] 14.96 km (17.8 kph) +230m

Took Bessie out for a quick spin up the Bruce and around the Iriquois single track. Spied a new section to try out for next time.
Still pretty toasty out for 6pm. Come on Autumn, do your thing.

smt with Trav and Trix.
A satisfying session - felt like arse for most of it, but the fact that I got through it with no major knee pain was satisfying. Still not quite full range of motion, mornings are always the worst though.
I know the next couple of weeks are gonna suck, running wise, as I get back into it - but, has to be done.
Spent most of the run classifying and debating the various trail names. Groundhog High got christened, Going Postal East and West and Post Coda got confirmed.
