Orienteering race 21:47 intensity: (10 @1) + (9 @2) + (4:11 @3) + (16:24 @4) + (53 @5) 2.6 km (8:23 / km)
ahr:163 max:177 shoes: Triumphs v2.0

US Sprint Champs - Camp Sekani
My favourite kind of sprint terrain. Fast open forest with technical rock, started up high so it was mostly downhill.
Ran off the map on #3 and smashed my knee on a rock so hard at #8 I walk/jogged the rest.
Still came 8th - HTFU USA.

Orienteering race 2:08:33 intensity: (9 @1) + (29 @2) + (1:00:23 @3) + (1:07:32 @4) 16.2 km (7:56 / km)
ahr:159 max:171 shoes: La Sportiva Cross Lite

US Long Champs - FIshtrap Lake
Ripper area for a long. Open grasslands, with lots of big cliffs everywhere.
First failure of the La Sportiva - bistered up all over the place and my arches were in agony. Ground was just too hard and it was damn hot.
Was running with 2 other guys but fell off the pace after about 2/3rds cause the pain was too much. Vancouver's made my feet soft.

Orienteering race 43:21 intensity: (8 @1) + (14 @2) + (50 @3) + (10:06 @4) + (32:03 @5) 7.29 km (5:57 / km)
ahr:176 max:185 shoes: La Sportiva Cross Lite

US Middle Champs - Moses Lake Sand Dunes.
One of those races where I thought I was having a really good run, then get back and discover it wasn't that good.
Winner did 34, big pack from 4th on 38 to me at 13th.
As I said yesterday, you needed to be straight and fast - and since the area was quite easy any mistakes are amplified. They were:
#1, stopped dead half way when it didn't look like I expected, then checked #6 just in case, then stood at the top of the spur when it was down the side (luckily Carol ran into it below me which saved me freaking out and running out of the circle and wasting more time) - 45 secs
#2, short leg, overran it - 30 secs
#7, more hesitation, the green to the north and east of the control wasn't obvious on the ground and I really had to force myself to continue into the circle - 45 secs
#17, exit 16 badly, stop, orient, take a few steps back to check the precious control - 30 secs
#21, went way off the line for no good reason, 1 minute
#22, another bad route, the north route was smoother and faster. 30 secs

So nothing major, but they all add up. It was also pushing 30 degrees (or whatever 85 is), it's funny, I never consciously notice the heat, but my HR was way higher than usual for that pace and I felt slow.
Tomorrow will be interesting, 16km on another all yellow map and same forecast!

Orienteering 28:42 intensity: (14 @1) + (9:14 @2) + (19:14 @3) 3.21 km (8:57 / km)
ahr:138 max:159 shoes: La Sportiva Cross Lite

Model event for US Champs.
Interesting terrain. Totally open, broad, basic but repetetive sand dune shapes. Only time you need to go offline is around the green, blue or steep sloped.
Race will be won by who can keep the straightest lines and stay fast in the soft sand and heat. Should be fun!

Running intervals 39:15 [4] 7.0 km (5:36 / km)
ahr:135 shoes: 2010 Triumphs

Early (for me) intervals with Mathias and Thomas
15 mins out and back to the track and then 4x400 at half marathon pace (the boys are doing the Vancouver half on Sunday), with 200m jog between. Well at least in theory, Thomas and I were lazy and just walked across the astroturf...
We were all pretty slow to get going, splits for me were 93, 93, 85, 85. Honestly don't think I had gone much faster after last night.
I thought we were gonna do 8x400 and was gonna bail, so I'm glad we piked at that point - could feel my stitch was going to act up again.
6 PM

Orienteering race 34:11 intensity: (8 @1) + (10 @2) + (10:43 @3) + (19:18 @4) + (3:52 @5) 4.5 km (7:36 / km)
ahr:164 max:184 shoes: 2010 Triumphs

WET at Princess Park.
Ripper course set by Louise. Mass start, common first loop, then two smaller split loops of control picking - 26 controls in 2.5km.
Semi banter start with some almost sprinting. Thomas and I picked the best route to #1 and were leading until some comedic fence jumping at #2 (I jumped 2 fences to save myself jumping 1 later, Thomas jumped one about 5 metres away from an opening) and Mathias was back on the tail, then Magnus not soon after due to some shoddy exit direction on the little pick on 3-7.
Was behind Thomas, Magnus and Mathias at the end of the this loop, but they were all still in sight.
Unfortunately, I suck hard at control picking and it showed. Ran hard to catch Mangus, but forgot about the whole 'navigate to a control' part of orienteering and well overran #1 of the first loop.
Was pretty much over then, I suddenly remembered how heavy my legs felt and plodded my way round the rest. About 5 mins down on Thomas at the end.
Fun course and format, head to head racing does indeed rule.

Got home to some interesting news, watch this space.

Running 1:03:49 [3] 13.8 km (4:37 / km)
ahr:155 shoes: 2010 Triumphs

Tuesday Pain Run. I was perversely looking forward to this, as I hadn't experienced much pain on Tuesdays in the last couple of weeks.
Unfortunately my body came down with a short case of Ryanitis and I was dropped like a stone after an insipid 3ks.
First the stitch I've been getting returned, then my hamstrings croaked and towards the end my quaddies threatened to kick the bucket.
On the upside, it was a nice warm evening to run around the Sea Wall, so can't complain about that - especially when I read reports of how cold it is in Australia right now :P
I may have run further than that, stopped the watch at one point to stretch my stitch out and forgot to restart it for a good long while.
11 PM

Running 28:22 [2] 5.4 km (5:15 / km)
ahr:143 shoes: 2010 Triumphs

Loosener round the streets with Thomas and Mathias.
Lots of good discussion. I was educated on the history of attackpoint, including the great crash of 2002 and other secrets. I educated the boys on the story of Australia's more verbose attackpoint troggers and how 98% of Australians post in the comments is not serious :) Education all round!
As for the run, legs felt decent, but HR was a little higher than I'd like for the pace. Streets at night are fun though, especially with scary animal eyes.

Running tempo 15:43 [4] 4.0 km (3:56 / km)
ahr:164 shoes: 2010 Triumphs

Loop 4
Fully in the dark - not quite the experience of Jukola, but the best I was gonna get being on the other side of the world!
Worst loop, the Indian I'd had for dinner was still sitting pretty heavy in my belly and I got a stitch on the long section along the road out the back.
3 AM

Running tempo 15:28 [4] 4.0 km (3:52 / km)
ahr:166 shoes: 2010 Triumphs

Loop 5.
Fastest first km split of the event! Thought I might go sub 15 on this one cause I felt really good, but no, 15:30 yet again!
5 AM

Running 16:43 [3] 4.0 km (4:11 / km)
ahr:154 shoes: 2010 Triumphs

Loop 6
Mathias had cracked earlier and did an over 16 lap, so we didn't need to keep the pace up any more (the deadline for the 'most laps from 10pm-5am' wins free pancakes had passed!)
This still hurt. I quit after this one!
We did win the free pancakes though, which was all that mattered.

Running tempo 15:30 [4] 4.0 km (3:53 / km)
ahr:164 shoes: 2010 Triumphs

Easter Seals 24 Hour Relay
Loop 1. Legs were not impressed with any sort of sustained effort after the race. Was a bit warm.
3 PM

Running tempo 15:23 [4] 4.0 km (3:51 / km)
ahr:166 shoes: 2010 Triumphs

Loop 2.
Gave my legs a stern talking to after Loop 1 and they were a little more helpful on this one. Even warmer!
7 PM

Running tempo 15:17 [4] 4.0 km (3:49 / km)
ahr:168 shoes: 2010 Triumphs

Loop 3
Best loop of the 24 hours. Had cooled down by now and there big packs of walkers were starting to thin out.

Running race 17:58 [5] 5.0 km (3:36 / km)
ahr:180 shoes: Adidas Adizero

Longest Day 5k
Not real happy with the time, did everything wrong.
Earlier in the week I'd decided to aim for 17:30, then as the race got closer I tricked myself into thinking I could do sub-17.
So I went off too fast and I realise this after a minute or 2 and back off a bit. Then a whole string of women pass me, which usually I'm OK with (the benefits of living in the same city as Hanny), but for some reason the masculine ego kicked in and I try to stick with them.
As soon as we hit the climb through the 2nd km deep in the hurt box and the rest of the race is just a struggle to not die.
Splits were: 3:11, 3:45, 3:40, 3:46, 3:35
It's actually a slower 5k than the first half of the 10K from last month, so obviously it was just a case of really poor race tactics.

Running warm up/down 20:00 [2] 3.8 km (5:16 / km)

Warm up, strides etc. Met up with Louise, Thomas and Mathias part way through.

6 PM

Running 40:01 [3] 8.02 km (4:59 / km) +428m 3:56 / km
ahr:146 max:170 shoes: 2010 Triumphs

Was gonna do my usual 'easy run with strides', but I also wanted to get a run in with a map as I've got a lot of O coming up.
So, I did both. Printed out a map of False Creek with a course on it from one of GVOCs sprint camps. Cruisy run to the start and did 90/30x5 with 90s at an easy pace, then 30s at sprint pace *without* looking at the map. Cruise the rest of the course after the 5 surges.
It worked pretty well, had minor mishaps on 2 out of the 5 surges, the hardest work was just not looking at the map. Luckily most of the surges were in relatively simple sections of the course - there were a few legs where I don't reckon I could have done it without looking at the map for that long.
Did 16:16 for the 2.9km course.
Legs felt fresh at the end, good for tomorrow.

Running 56:41 [3] 10.7 km (5:18 / km) +257m 4:44 / km
ahr:142 max:171 shoes: 2010 Triumphs

Tuesday club run, with Nate and the Nipen laddies. Nice and cruisy for once, which was good cause could still feel Saturdays race in my legs - it feels like they've been chewed on by a bear.

1 PM

Running intervals 44:59 [4] 9.76 km (4:37 / km)
ahr:145 max:177 shoes: 2010 Triumphs

I was spending my Sunday doing one of my important chores, reading books and magazines in the local Chapters, when I came across a suggested speed session for the week before a 5k!
Thought it must be fate so decided to give it a crack. 3x3x400m, starting at your 5k pace and reducing it by a few seconds for each successive group of 3. 100m recovery, then 200m, then finally 400m for the final trio.
There's no tracks close to downtown, do did it along the sea wall in Stanley Park and used the GPS to pace me.
I didn't really like doing it this way, found it very hard to keep the pace constant - much prefer the 100m markers on a track to have an idea of my pace. Anyway, got it done, dodged about a million people - I'm pretty sure there is a 'fans of having massive hips, walking three abreast and ignoring everyone else' convention in town. The amount of times I had to jump into the bike lane was kinda annoying. Cranky face.

Running 1:03:07 [3] 12.45 km (5:04 / km) +150m 4:47 / km
ahr:141 max:165 shoes: 2010 Triumphs

Easy run along the beach, from the hostel to UBC.
Legs didn't want to do anything that involved uphill, so once I got into PSP they weren't happy. They got even crankier when I got onto Salish track and didn't realise I was going in the wrong direction for a couple of hundred metres or so and consequently had to sprint to catch the bus that was leaving.
Think I may have bitten off a bit more than I can chew with a 5k race on Friday then the O starting the following weekend! Still, if this is the biggest problem in my life at the moment I can't really complain ;)

Running race 51:36 [5] 9.53 km (5:25 / km) +605m 4:07 / km
ahr:175 max:184 shoes: La Sportiva Cross Lite

5 peaks trail race - Simon Fraser Uni
Amazing days and awesome course, I enjoyed this one more than the last one at Golden Ears.
Started with a fast k on the roads round the edge of the Uni, then into 2k of technical downhill on MTB trail. Unfortunately I got stuck behind a train on 7 guys who were obviously good runners, but had no trail skills. Was a real struggle to pass them, especially as a couple seemed to think they were on a track race and attempted some blocking moves as I tried to pass - arseholes.
Finally got to the front right at the bottom of the trail and put in a surge as it swung uphill to get away from the peleton that had formed (it was about 12 guys long now as others got held up). Only one bloke stayed with me on this first uphill bit and stayed behind me on the next section of downhill. He was stronger than me on the wide gravel ups and downs, but I was able to get a small gap on the next bit of tricky downhill.
Unfortunately though, the final 2.5km is a long grinding uphill on a fairly wide track and he pulled away from me in the last km. If I'd known we were so close to the finish I'd have tried to stay with him, but I thought it was a 12km course!
That last climb was unforgiving and got continually steeper the further you got up. In fact, there's only one word to use to describe a hill like that at the end of the race. I won't type it here, but it's the same word you'd use if you had one word to describe Taffy B. ;)
6th overall and within striking distance of 3rd, but a whopping 6 or so mins off 1st.

Check out the final elevation change!

Running 30:01 [3] 6.29 km (4:46 / km) +100m 4:25 / km

Woo, back in Vancouver!
Quick outing round False Creek and up to MEC to get my chest numbe and chip for tomorrow (which is 666 - heh).
So nice and warm and sunny - is this what summer feels like?

Running tempo 43:24 [3] 9.98 km (4:21 / km) +110m 4:07 / km
ahr:157 max:178 shoes: 2010 Triumphs

What a difference a rest day makes, felt fast and fresh!
Went out to Mckenzie Beach again, this time found the public access. Alternated fast and slow for each km, Garmin kept wanting me to slow down on the slow ones which is a good sign. Annoying head wind at times on the way back.

Note

Listened to a Podrunner podcast for the first time during this session.
Have had a couple of these sitting in iTunes for ages now, but keep forgetting about it. 'Among the Titans', 173 bmp, a mixture of progressive house and trance... or progressive trance and house - I can't remember, dance music genres are interchangeable any way.
Observations:
1. Constantly felt like I should be somewhere like this instead of running along a road in the forest on a Thursday arvo!
2. 173 bpm is too fast for my running cadence, but only slightly. Would slowly go in and out of phase with my stride which was kind of annoying.
3. It works! I'm not really a fan of this music, but there's something about it that works and pumps you up - I suspect it's why I had trouble slowing down on the easier ks.
4. It only works while running. As soon as I'd finished the sesh I had to turn it off cause it was pissing me off!

Will defo try it again at some different tempos, even on easier runs I think it would be good - the session felt like it was over in no time.

Attempted some speed work today, felt pretty lacking and tired for the most of it. Headed out the same road to Middle Beach. It seems Middle Beach is private - there seems to be accommodation along the entire edge of it. Snuck in through the caravan park.
Tofino has so many hippies, it's disturbing.

Running 1:00:03 [3] 12.49 km (4:48 / km) +98m 4:38 / km
ahr:135 max:168 shoes: 2010 Triumphs

Went out to Chesterman Beach and back (at least I think that's what it was called). HR started spiking all over the place after about 10 mins. Stopped straight away and it dropped within seconds. Hopefully it was just a technical thing - it's never done that part way through a run before.
Awesome beach, just shame about the boring 4.5k road run you need to do to get there...
Felt bloody ordinary, guts were churning towards the end. Think it's just not enough water

Running 29:58 [3] 4.98 km (6:01 / km) +83m 5:33 / km
ahr:116 max:146 shoes: 2010 Triumphs

Short little trundle round Tofino. Was trying to get to the top of the hill that had the radio tower on it, but all the roads seemed to end in private driveways.
One of the roads ended and began to delve into some forest, so naturally I followed it. Along the way, I pass some large, rusty & overgrown contraption - I'm guessing it might be the inner workings of a fire engine going by the decaying hoses that were attached to it. Cool, but why? Then the track reached a crest and a panorama of old, junked, big machinery is on display. So weird, no keep out signs or anything, tractors with snow chains, mining sluices (I think) and other assorted piles of crap.
Nothing super old and rusty, just gutted and/or broken.
I wander through slowly, just in case it's someones property and I don't want to get shot. Eventually end up on the main road just outside of town. The driveway is blocked by a massive truck, but no signs whatsoever to give me any idea what was going on there. Weird.

Running 1:13:45 [3] 14.7 km (5:01 / km) +250m 4:37 / km
ahr:143 max:165 shoes: 2010 Triumphs

Last run in Ucluelet. Did the Wild Pacific Trail backwards, which ended up being a bit tough cause all the trail signs are placed for hikers coming in the other direction.
Hence, I missed a vital junction and almost ended up on an infinite loop - I might still be out there if it hadn't swung round close to the original trails and I reconised the landscape!
Felt pretty good again tonight, was pushing it again towards the end and my left hammie started to complain a little, but not too loudly.
Straight into the ice bath afterwards - I'm gonna miss this place.

Friday Jun 4, 2010 #

Note

I forgot to mention, the hostel here conveniently has a semi-private icebath in the backyard which is quite handy post-run.
It's semi-private, cause you have to share with the locals, which is a bit annoying. I'll try to push through it :)
3 PM

Running 1:04:58 [3] 12.76 km (5:05 / km) +300m 4:33 / km
ahr:134 max:163 shoes: 2010 Triumphs

Made it out to Half Moon Bay and the other Beach. Turns out I was only 200m short of the turn off yesterday!
Well worth it, the beaches live up to the 'the place where the rainforest meets the Ocean' tag line you see on tourism stuff. Will be back out tomorrow with the camera (think I've said that already this week)
Run was a lot better than the last couple of days, felt fast and strong the whole way (the average pace is due to the 1000s of steps needed to get up and down to the beaches), the last couple of days I've felt like one of the multiple of slugs you see on the trails round here.

Running 39:59 [3] 8.74 km (4:34 / km) +180m 4:09 / km
ahr:144 max:168 shoes: 2010 Triumphs

Had planned to run to Half Moon Bay.
Internet (the Oracle that is never Wrong) said it was a 3km track that would start about 1.5-2k on the road out of town from my hostel. Perfect!
After 4k slogging on the steeply undulating road out of town, I'd had enough so just turned back. To keep it interesting and to get back faster upped the pace each km so it wasn't a waste.
Closer inspection of Google Earth shows I wasn't far from the turn off, but the track doesn't look to be much more than a km or 2 from the road. Will try again tomorrow!

Running 1:04:38 [3] 12.37 km (5:14 / km) +200m 4:50 / km
ahr:135 max:158 shoes: 2010 Triumphs

Ran the 'Wild Pacific Trail' in Ucluelet.
Pretty amazing coastline, reminded me of Bicheno or Binalong Bay, but evil. Instead of pinkish white rocks, they were black and surrounded by foreboding dark and thick pine forest. Instead of tropical blue water, it was frothy and grey.
Roaring, epic surf round every corner - will be walking this tomorrow with my camera.
Not the most beneficial run, was feeling crap for most of it so used any excuse for a break. The sun came out at one point (a first since I got to the Island), so had to sit and bask in its rays for a while and soak up my Vitamin D.
